A. Warmup- 5 X 100m row with 1 minute rest at 70%-75%

B. For Time- 1000m Row with 50 Doubles every 200m

Rest 4 minutes

1000m Row with 120m Sandbag Carry every 200m

C. Cooldown- 2 X 500m row with 2 minutes rest at 70%-75%

D. 10 minutes of SMR and Stretching
