A. Warmup- 500m Row and Running Drills

B. 4 x 200m Run with 1 minute rest in between

Rest 4 minutes

6 x 400m Run  with 2 minutes rest in between

Rest 4 Minutes

4 x 200m Run with 1 minute rest in between each

C. Cooldown- 4 x 500m Row with 2 minutes rest
